How to come to an agreement with your body: the PIR method and the smart path to the splits
Imagine a typical picture in the gym: a man clenches his teeth, he is shaking from tension, tears appear in his eyes, and the trainer with the weight of his entire body presses on his shoulders, trying to force him to sit on the floor. Sound familiar? In my 17 years of coaching practice, I have seen hundreds of people crippled by this “methodology.” They've been trying for years do the splits, overcoming wild pain, but instead of the desired result, they only get microtears of the tendons, chronic inflammation and a dull psychological block. Our body is much smarter than it seems, and attempts to take it by storm are always doomed to failure. Forceful Stretching triggers defense mechanisms, causing the muscles to contract even more. But there is another, scientific and physiological way - PIR method (post-isometric relaxation), which allows you to literally deceive the nervous system and force your ligaments to relax voluntarily.
In this article, I will analyze in detail how this tool works, why it is more effective than classic “self-torture” and how to correctly use it in home workouts to safely and quickly achieve your goal.
What is the PIR (post-isometric relaxation) method and why is it difficult to do the splits without it?
Let's look at why regular static Stretching often doesn't work. When you pull a muscle with force, it triggers the so-called myotatic reflex - an automatic response to Stretching. The spinal cord instantly receives a signal: “Attention, the muscle is lengthening too quickly, there is a risk of rupture!” - and sends a reverse command to reduce. You are pulling in one direction and your own body is pulling in the other. You fight with yourself, spending tons of energy and injuring the fibers.
Postisometric relaxation is a manual technique that came to us from applied kinesiology and osteopathy. The essence of the PIR method is incredibly simple, but ingenious from a physiological point of view: after isometric tension (when the muscle tenses but does not change its length), a phase of deep reflex relaxation always begins. The nerve center that controls muscle tone temporarily “gets tired” and reduces the protective barrier. It is during this short therapeutic window - the first 5-10 seconds after relaxation - that we can painlessly and safely increase the range of motion and gently do the splits.
In my practice, this approach has become key. My students, who have been marking time in one place for years and considered themselves “wooden” by nature, begin to progress already in the first lesson. We do not fight with the body, we conduct a polite dialogue with it in the language of its own reflexes.
Four steps to relaxation: step-by-step algorithm of the PIR method
To PIR method worked perfectly, you need to strictly observe the phases of tension and relaxation. Violation of timing or excessive effort will negate the entire effect. Remember this simple scheme that we use in my training:
- Step 1: Pre-tensioning. You take the starting position and smoothly stretch the target muscle until the first slight feeling of tension appears (approximately 4-5 points on a 10-point pain scale). There shouldn't be any sharp pain.
- Step 2. Isometric tension. You begin to strain the stretched muscle, trying to return the limb to its original position, but at the same time you provide resistance with your hands, the floor, a belt, or with the help of a partner. The length of the muscle does not change! The tension should be only 20-30% of your maximum. There is no need to push as hard as you can. Hold time is 8–10 seconds. Breathing is even, without delays.
- Step 3. Relaxation phase. You take a deep, smooth exhale and completely release tension. This takes 2–3 seconds. At this moment, it is important to mentally “let go” of the target area.
- Step 4: Passive Stretching. As you exhale, you gently, without jerking, move the muscle to a new, deeper stretch position. You will notice that the body itself allows you to move on, without the burning and resistance that was in the beginning. Hold this position for 10-15 seconds and then repeat the cycle again.
Usually for one muscle group it is enough to do 3-5 such cycles in one workout. With each cycle, your amplitude will increase, and the barrier of fear of Stretching will melt.
Practical exercises: use the PIR method to do the splits without injury
Now let's move on to practice. I'll show you three basic exercises that will help prepare your body for both the side and side splits. To work, you may need a wall, yoga blocks (or a stack of books) and a yoga strap.
1. Longitudinal splits: we work with the back surface of the thigh (biceps muscle)
The back of the thigh is the main brake on the way to the longitudinal splits. Classic bends often overload the lower back, but PIR solves this problem in isolation.
Starting position: Lie on your back near a doorway or corner of a wall. Place one foot on the floor, lift the other vertically up and rest your heel against the wall (or throw a belt over your foot and hold it with your hands). Find a position where the hamstrings begin to pull nicely.
- Voltage: Take a breath. Start to gently press your heel into the wall (or belt), as if you want to lower your foot to the floor. The pressure force is minimal (about 20%). Hold the tension for 8–10 seconds.
- Relaxation: Exhale slowly and completely relax your leg.
- Stretching: As you exhale, move your pelvis closer to the wall (or pull your leg closer to you with a belt), increasing the angle. You will feel that your leg has become easier to move. Hold the position for 15 seconds. Repeat 4 times for each leg.
2. Hip Opener: Deep Iliopsoas Lunge
A pinched front surface of the thigh behind the standing leg is the second reason why an even longitudinal splits cannot be obtained. People often tilt their pelvis to the side, injuring the sacrum.
Starting position: Take a deep lunge forward. The right knee is strictly above the heel, the left knee is on the floor (place a soft mat under it). Keep your body vertical, hands at your waist or on supports.
- Voltage: Take a breath. Try to “pull” your knees towards each other along the mat, using your groin muscles and the front of your left thigh. The body does not move. Hold this isometric effort for 8 seconds.
- Relaxation: Exhale and completely release the muscle tension.
- Stretching: Allow your pelvis to sink lower to the floor under its own weight. Point your tailbone down without arching your lower back excessively. Hold for 15 seconds. Repeat 3��4 cycles, then change legs.
3. Cross splits: relax the adductor muscles of the thigh
The adductor muscles (inner thigh) are the most stubborn. They protect the hip joints from dislocation, so ordinary attempts to “move apart” to the sides cause them to spasm wildly.
Starting position: Sit on the floor, spread your legs to the sides at a comfortable angle. Your back should be absolutely straight (if your back is rounded, sit on a small elevation - a block or pillow). Place your palms on the inside of your knees or thighs.
- Voltage: Take a breath. Try to bring your legs together, but use your hands to provide gentle resistance, not allowing your legs to move an inch. Tighten your inner thighs at 20% strength for 10 seconds.
- Relaxation: Exhale, relax your hips, and place your hands on the floor in front of you.
- Stretching: As you exhale, gently tilt your straight body forward, twisting at the hip joints, or gently spread your feet a little wider. You will be surprised how much softer the fold will become. Repeat 4 cycles.
Stretching Mistakes: Why Post-Isometric Relaxation May Not Work
Over the years of teaching, I have seen how people, having read about the PIR method on the Internet, make critical mistakes that turn this soft technique into another traumatic fitness attraction. If you want to save your joints, avoid the following:
The first mistake is excessive effort. Many people think: “The harder I press during tension, the better the muscle will relax.” This is a gross misconception. Severe tension (more than 30% of the maximum) triggers a protective spasm of adjacent muscle groups and overloads the tendons. We just need to give a slight signal to the nervous system, and not pass the powerlifting standard.
The second mistake is holding your breath. During the tension phase, people often freeze and stop breathing. This activates the sympathetic nervous system (fight or flight mode), increases blood pressure and puts the body into a state of stress. When stressed, muscles do not relax. Breathing should be continuous, deep and calm.
The third mistake is haste. The PIR method requires concentration. If you do the relaxation phase crumpled or immediately after tension you make a sharp jerk into the stretch, you injure the fibers. The transition from tension to relaxation and Stretching should be smooth, like the flow of water.
A Smart Approach to Agility: Why System Matters
Stretching is not about willpower. It's about neuroscience. Your body will only let you do the splits when it feels completely safe. Postisometric relaxation is the ideal key to this security, but even the best key only works in the right training system.
In my original method, I combine PIR with joint warm-up, dynamic Stretching and mandatory strengthening of muscles in a new amplitude. Remember: it’s not enough to just stretch a muscle, it needs to be taught to work in this position, otherwise the brain will quickly return everything to its original “squeezed” state. Don’t try to do the splits in three days - this is a myth that unscrupulous schools sell. Strive to ensure that every movement brings pleasure, ease and health to your body.
